Consistency Isn't Just Showing Up.
It's Showing Up for the Whole Program.
If you read our post on intended stimulus, you already know that every workout is built to create a specific kind of fatigue on purpose, and that finishing isn't the same thing as getting the training effect a workout was designed to give you. This post picks up where that one left off, and asks a different question: what happens when you only show up for some of those workouts?
Here's a scenario a lot of coaches recognize instantly. Someone trains twice a week, always Monday and Wednesday, because that's what their schedule allows. Those two days happen to keep landing on short, fast conditioning pieces. Meanwhile, this person genuinely loves the longer grinds, the 20-plus-minute chippers that reward a steady, sustainable pace. They keep hearing about them, keep seeing them on the schedule for other days, and keep missing them, week after week, purely because of when Monday and Wednesday fall. Eventually they get frustrated. Not at any one workout, but at a nagging sense that they never get to do the thing they actually like or feel like they’re not seeing the results they expected.
Then, occasionally, the schedule shifts. They catch a rare Tuesday class, and it's finally one of those long grinds they've been wanting. It goes badly. Not because they're unfit, and not because they don't enjoy the format. Because enjoying a type of workout and having trained it are two different things, and they've barely gotten reps in the one they were looking forward to.
That's not bad luck. That's just math.
Constantly Varied Assumes You're There For the Variety
CrossFit's stated goal is building work capacity across broad time and modal domains through constantly varied functional movement (CrossFit, "Unparalleled Efficacy: Understanding the CrossFit Methodology"). That claim is about the program as a whole, measured over weeks and months, not about any single day. The whiteboard is varied. Your training is only as varied as the days you actually attend.
Two days a week is a completely legitimate choice. It fits plenty of goals and plenty of schedules, and something consistent beats an unsustainable five-day plan you abandon in six weeks. But two days a week also means you're sampling a small, and often nonrandom, slice of a program built around variety. If those two days consistently land on the same type of stimulus, whether that's by class schedule, by which workouts you're drawn to, or by pure coincidence, you're not training a constantly varied program anymore. You're training a narrow one that happens to share a whiteboard with a varied one.
Why Frequency Matters for Energy Systems, Specifically
This isn't just a variety-for-variety's-sake argument. It's built into how your body holds onto fitness.
Exercise science's reversibility principle, sometimes summed up as "use it or lose it," describes how adaptations fade once the demand that created them stops showing up regularly (Mohawk College, "Reversibility"). The clearest illustration comes from bed rest studies: trained subjects lost about 27% of their VO2max after just 20 days of complete inactivity, with stroke volume and cardiac output both dropping roughly 25%, and it took the most conditioned among them nearly 40 days of retraining to get back to where they started. Competitive swimmers showed measurable drops in their ability to buffer lactic acid within four weeks of reduced training. To be clear, missing a day or training two days a week isn't bed rest, and nobody's suggesting it is. But the underlying mechanism is the same one, just at a much smaller scale: capacities you're not regularly asking your body to produce don't get maintained, let alone built.
That's the piece that makes frequency, not just intensity, a real variable in your fitness. The American College of Sports Medicine's long-standing exercise guidelines call for aerobic activity roughly three to five days a week and resistance training two to three days a week to develop and maintain fitness across those domains (summarized by the American Academy of Family Physicians). Those numbers exist because a body needs somewhat regular exposure to a given demand to hold onto the adaptation, not a single great session followed by silence. If your two weekly sessions happen to both be short, high-intensity conditioning, you may be getting excellent exposure to that specific energy system while getting close to zero regular exposure to sustained aerobic work, and the fitness you don't ask for regularly is the fitness that doesn't stick around.
Why Frequency Matters for Skills, Too
Energy systems aren't the only thing on the line. A lot of what gets programmed, gymnastics movements, weightlifting technique, any skill with a real learning curve, responds to how often you practice it, not just how long you practice it in one sitting.
Research on motor skill learning consistently favors distributing practice across more sessions over cramming it into fewer, longer ones, especially for continuous skills like swimming and others (Human Kinetics, "Distribution of Practice in Motor Learning and Development"). One frequently cited example: postal workers who practiced typing for one hour a day outperformed workers who trained the same total hours in multiple sessions per day, and surgical trainees showed better retention when their practice was spread over three weeks instead of compressed into one. Skill sticks better with regular, spaced reps than with occasional marathon sessions.
For gym-goers, the practical version is this: if your limited weekly attendance rarely overlaps with skill-focused days, whatever gymnastics or barbell technique the program is trying to build gets fewer, more widely spaced reps than it needs to actually improve. You're not failing at the skill. You're not getting enough spaced-out exposure to it for it to develop the way it would with more frequent contact.
Where RPE and Threshold Training Fit In
This is easiest to see through the lens of intensity zones across a week, and RPE (rate of perceived exertion, a simple 1 to 10 self-rated effort scale) is the practical tool for talking about it. The scale was originally built so a rough estimate of heart rate could be found by multiplying your RPE by 10, and research generally supports RPE as a reasonably reliable stand-in for heart rate, blood lactate, and oxygen consumption, even though the strength of that correlation varies by person and context (Borg Rating Scale of Perceived Exertion, RehabMeasures Database). In practice, it's how a coach or athlete gauges whether a given day is landing in its intended zone without needing a lab.
A typical week cycles you through more than one of those zones. Short, brutal pieces sit at the high end, often described as an RPE of 9 or 10, dominated by fast anaerobic energy production. Heavy strength work asks for high effort in short bursts with plenty of rest between. And somewhere in the middle sits threshold training: sustained work held at what's often described as "comfortably hard," typically a high but sub-maximal effort you can hold for several minutes to tens of minutes without completely breaking down. Physiologically, this sits near what's called lactate threshold, the highest intensity you can sustain for a given stretch of time before fatigue-related byproducts build up faster than your body clears them (TrainingPeaks, "What Is Lactate and Lactate Threshold"). There's genuine debate in exercise science over the exact intensity and duration that defines this threshold, so think of it less as a precise number and more as the sustained, uncomfortable-but-controllable zone that sits between an all-out sprint and an easy, conversational pace.
Threshold days tend to be the ones people quietly avoid or simply never catch. They're not as flashy as a sprint, they don't have the meditative grind of a 20-minute chipper, and there's no dramatic finish-line collapse to feel proud of. But they train something genuinely useful: your ability to hold a hard pace for longer than feels comfortable, which shows up in everything from a longer competition workout to just not falling apart at minute eight of something that was supposed to take five. If your two or three days a week never land on a threshold piece, that capacity simply doesn't get built, no matter how fit you are in other ways.
Two Days a Week Is Fine. Being Surprised Isn't Fair to You.
None of this is an argument that you need to train five or six days a week to get real fitness, or that a limited schedule is a lesser way to train. CrossFit's whole design is meant to scale to the person in front of it, and that includes how often you can realistically show up, not just how much weight is on the bar. A sustainable two days a week beats an ambitious five-day plan that burns out in a month.
What's worth being honest about is the tradeoff that comes with lower frequency: you're seeing a smaller sample of a deliberately varied program, and if that sample keeps landing on the same type of day, your fitness will reflect that narrower window, whether or not that was the intention. Getting frustrated or discouraged when a workout type you rarely see shows up and wrecks you isn't a fair read on your fitness. It's closer to being surprised you're rusty at a language you only practice once a month.
What to Actually Do About It
If you're training on a limited schedule, the fix isn't necessarily more days. It's a more informed choice about which days. Talk to your coach about a game plan to make it as well rounded as possible in the days you can attend. But also, are there things you’re already doing or can do to supplement the program outside these walls. We post workouts a week in advance, so it's worth actually glancing ahead at what a given week looks like before assuming your usual two days are giving you the full picture. If you notice you're always catching the same flavor of workout, see if shifting even by a single day, gets you a better spread across sprint work, threshold work, and longer grinds. Occasionally trading your regular day for a different one, or catching a make-up class on a day you wouldn't normally attend, does more for your rounded fitness than an extra rep on a metcon type you already typically see on a regular basis.
And when a workout you were looking forward to finally shows up and doesn’t goes as expected, treat it as information about where you have less practice, not a verdict on your fitness or a reason to write off that format entirely. The frustration of missing the workouts you enjoy is legitimate. The fix for it isn't wanting them more. It's actually getting reps in them.
Consistency was never just about attendance count. It's about making sure the days you do show up actually add up to the varied program the whiteboard promises.
